Why These Simple Movements Matter
Pawanmuktasana Part 1, often shortened to PMA1, can look almost deceptively simple.
You bend and straighten the toes. Move the ankles. Bend the knees. Open and close the hands. Turn the wrists. Bend the elbows. Move the shoulders.
Nothing is forced. There may be little exertion. Some movements are so small that, from the outside, it may not look as though much is happening.
But PMA1 was not designed simply as a collection of easy exercises.
Within the Bihar Yoga tradition, it is a systematic practice involving movement, awareness, breath, relaxation and what yoga describes as the movement of prana, or vital energy. The first series is traditionally known as the anti-rheumatic group because of its emphasis on the joints and surrounding tissues, but its purpose extends beyond keeping the joints mobile. Bihar Yoga teachings describe the series as influencing the physical body, the mind and the flow of prana.
Modern understanding of the nervous system gives us another way to understand why such simple movements can have value.
Every movement depends on a continuous exchange of information between the body and the nervous system. PMA1 slows that process down enough for us to work with it deliberately.
So although the movements are simple, several things are happening at once.
The joints are moving.
Muscles are contracting and releasing.
The nervous system is receiving information about what is happening.
You are learning to distinguish necessary effort from unnecessary effort.
You may begin to recognize ways in which one part of the body habitually compensates for another.
Awareness becomes more precise.
Breath can be coordinated with movement.
And from the traditional yogic perspective, awareness and breath help influence the movement of prana through areas in which its flow has become restricted or disturbed. Bihar Yoga writings repeatedly describe PMA1 in terms of releasing stiffness and improving pranic circulation.
This is why PMA1 deserves to be practiced rather than merely performed.
1. Movement Is More Than Moving a Body Part
Imagine reaching for a cup.
You decide to pick it up.
That part is conscious.
But you do not consciously work out every detail required to make it happen.
You do not decide exactly how much each shoulder muscle should contract, precisely when the elbow should bend, how much force each finger needs, or how the muscles around the wrist should adjust as the weight of the cup changes.
Your nervous system manages most of that automatically.
It organizes which muscles become active, when they become active, how much effort they produce and how different parts of the body work together.
To do that, it needs information.
Your body is continually providing it.
As you move, information travels back to the nervous system about where the body is, how a joint is moving, how much tension is present, how pressure is changing and what effect the movement is producing.
So movement is not simply:
The brain tells the body what to do.
It is an ongoing exchange:
Move → sense → adjust → move → sense again → adjust again.
Most of this happens without your conscious involvement.
That matters because movement depends not only on the instructions going out to the body, but also on the quality of the information coming back.
PMA1 gives us a very simple way to begin working with that relationship.
2. Why We Move Slowly
Take a simple ankle rotation.
You can circle the foot quickly and complete the movement without difficulty.
But slow it down and the experience changes.
Instead of simply knowing that your foot made a circle, you begin to experience what happens throughout the circle.
One part may move easily.
Another may feel restricted.
The toes may tighten.
The knee may begin to move.
You may notice that the circle is not really circular at all.
Meanwhile, your nervous system is continually receiving information about the changing position of the joint and the muscles surrounding it.
That information is always present. Slow movement does not create it.
What slowing down does is reduce the demand for speed and give the nervous system repeated sensory information throughout the movement. It also gives you more opportunity to notice what is happening while it occurs.
The purpose therefore is not simply to make an easy exercise slower.
Slow movement changes how the practice can be experienced.
It gives us time to sense.
Time to adjust.
Time to reduce unnecessary effort.
Time to notice where movement becomes less clear.
And time for awareness to remain connected with what the body is actually doing.
3. Awareness Is Part of the Practice
This is one of the places where PMA1 differs most clearly from simply exercising a joint.
In the Bihar Yoga method, awareness is not an optional addition to the physical movement. It is part of the practice.
Yoga is not asking only:
Can you move your ankle?
It is also asking:
Can you know what is happening while you move it?
Try slowly bending and straightening the toes.
Can you feel the movement?
Do all the toes participate?
Do they move together?
Do some barely move?
Does the ankle tighten?
Does the calf become involved?
Does the thigh tighten?
Perhaps you discover that you are clenching your jaw while concentrating on your toes.
The point is not to hunt for mistakes.
It is to develop a more accurate relationship with what your body is actually doing.
Much of the way we move is habitual. Once the nervous system has found a successful way of accomplishing something, we usually stop paying attention to the details.
That is useful. You could not function if every ordinary movement required constant thought.
But it also means that unnecessary effort, limited movement or compensation can become so familiar that we no longer recognize it.
Awareness brings some of that automatic activity back into view.
Once you can feel what is happening, you have another possibility: you can experiment.
Can the movement happen with less effort?
Can the jaw remain relaxed?
Can the toes move without the whole leg helping?
Can you allow an area that normally tightens to remain soft?
Conscious awareness therefore gives you more information about your own patterns and more opportunity to respond differently.
4. Compensation: How the Body Finds Another Way
The body is extremely good at solving problems.
If one area does not move easily, another area can often help.
If one joint is stiff, a neighboring joint may move more.
If one group of muscles is not contributing effectively, other muscles may work harder.
If an area has once been painful, the nervous system may learn to protect it by changing how you move.
This is called compensation.
Compensation is not necessarily a problem.
If you injure your foot, changing the way you walk may allow you to move while the injury heals. The ability to adapt is one of the reasons the body can continue functioning under changing circumstances.
But a compensation can remain after the situation that created it has changed.
And because you can still perform the movement, you may never notice.
Suppose your ankle has gradually become stiff.
When you walk, the rest of your body has many ways to accommodate that.
Your foot may move differently.
Your knee may change what it does.
Your hip may contribute more.
Your weight may shift differently.
You still get across the room, so there is little reason for your conscious mind to recognize what has changed.
PMA1 reduces the complexity of the task.
Instead of asking the whole body to get you across the room, we ask one joint to move.
Now it becomes easier to discover what that joint itself is doing.
Perhaps the ankle does not move as far as you expected.
Perhaps the knee moves every time the ankle moves.
Perhaps the toes grip.
Perhaps considerable muscular effort appears during a movement that requires very little force.
This is important because compensation can hide inside successful movement.
PMA1 gives us a way to make some of those patterns easier to see and feel.
And then, instead of forcing the body to change, we can give it repeated opportunities to experience another way of moving.
5. The Importance of the Joints
PMA1 works systematically through the joints.
This has straightforward physical value.
Joints are meant to move.
Regular movement helps maintain their available range and moves the tissues around them. Research published through Bihar School of Yoga has reported improvements in some measures of joint mobility following regular practice of PMA1 in older adults, although the study was small and should not be treated as proof of broad medical effects.
But the traditional explanation goes further.
In Bihar Yoga, the joints are understood as places where energy can become restricted. PMA1 is therefore described not only as mobilizing the joints physically but as helping release blocks and encourage freer movement of prana.
The word prana requires some explanation.
It is often loosely translated as "energy," but in yoga it has a much broader meaning than ordinary physical energy.
Prana refers to the vital force associated with life and activity in the body and mind.
The yogic system describes this force as moving through pathways called nadis. When its movement is balanced and unobstructed, the different functions of body and mind can operate more harmoniously. When its movement is disturbed or blocked, yoga understands this as contributing to physical and mental imbalance.
This is a traditional yogic model. It is not the same thing as the nervous system, circulation or any other single structure recognized by modern anatomy.
The two systems should not be casually equated.
But they can offer different ways of looking at the same practice.
From a modern perspective, joint movement produces sensory information, changes muscular activity and maintains movement.
From the Bihar Yoga perspective, movement performed with awareness helps remove stagnation and allows prana to flow more freely.
The language is different.
The practice is the same.
6. Why Awareness Matters in the Yogic Understanding
There is another important distinction here.
If PMA1 were simply about moving the joints, you could perform the movements while watching television and receive at least some physical benefit.
But that would not be the full yogic practice.
In Bihar Yoga, where you place awareness matters.
Traditional teachings describe concentration on the joint during pawanmuktasana as part of the way prana is directed into that area.
This is one reason the instructions repeatedly ask you to become aware of the movement, the joint, the muscles involved, and later the breath.
Awareness changes the practice from mechanical repetition into something more integrated.
You are moving.
You are sensing.
You are observing.
And you are learning to keep the mind connected with the experience that is actually occurring rather than allowing it to wander elsewhere.
There is a practical effect here even without adopting the yogic explanation of prana.
Keeping awareness with a simple physical movement trains the capacity to stay present with sensation.
The mind wanders.
You notice.
You bring it back to the movement.
Again it wanders.
Again you return.
So PMA1 is quietly doing something else at the same time.
It is training attention through the body.
This is one reason a practice that looks entirely physical can have effects that extend beyond joint movement.
7. Breath Changes the Practice Again
Once movement and awareness are established, breath can also become part of PMA1.
Now the practitioner is coordinating several things:
the movement,
the sensation of the movement,
the breath,
and awareness of all three.
The movement remains simple.
But the quality of attention required has changed.
Breath can also influence muscular effort and the general state of the nervous system. Slow, comfortable breathing tends to accompany a less hurried and less effortful style of movement.
In the yogic model, breath has an additional significance because breath and prana are closely related. Yogic practice uses awareness of breathing as one of the principal ways of becoming sensitive to and influencing pranic activity. Bihar Yoga describes hatha yoga practices more broadly as concerned not merely with the physical body but with balancing and directing these vital forces.
So when PMA1 is practiced with coordinated breath, the breath is not simply there because "breathing is relaxing."
It is another layer of the practice.
Movement organizes the body.
Awareness connects the mind with the movement.
Breath begins to connect physical movement with the subtler dimension yoga calls prana.
8. Releasing Unnecessary Effort
Another important part of PMA1 is learning the difference between effort that is needed and effort that has simply become habitual.
Suppose you bend your wrist.
Some muscular activity is necessary. Without it, there is no movement.
But tightening your shoulder may not be necessary.
Holding your breath may not be necessary.
Clenching your jaw may not be necessary.
Lifting the opposite shoulder may not be necessary.
The nervous system does not always choose the minimum possible effort.
It uses familiar patterns.
Sometimes those patterns include muscular tension that is no longer serving a useful purpose.
Slow, simple movement makes that easier to detect.
And once you notice the extra effort, you can experiment with releasing it while continuing to move.
This teaches something quite different from simply stretching a tight muscle.
You are learning that movement and tension are not the same thing.
You can act without bracing everything around the action.
Over time, this distinction can become relevant far beyond PMA1.
Many people use unnecessary muscular effort not only when exercising but when concentrating, driving, typing, worrying, rushing or trying hard to get something right.
The toes may have been where you first noticed it.
The pattern is not necessarily confined to the toes.
9. The Physical and Mental Are Not Separate
This is another principle that appears throughout Bihar Yoga.
The body and mind are not treated as two completely separate systems.
Mental tension can appear physically.
Physical discomfort affects the mind.
Breath changes with emotion.
Muscular tension changes with thought and expectation.
Bihar Yoga writings describe asana as capable of working from body toward mind—using physical practice as one way of affecting mental and emotional tension.
PMA1 gives us a particularly accessible way of experiencing this.
When movement slows, the breath often becomes easier to notice.
When unnecessary muscular effort decreases, the subjective experience may also change.
When attention becomes absorbed in sensation and movement, mental activity may become less scattered.
This does not mean that circling your ankles cures emotional problems.
It means that the condition of the body, the pattern of breathing and the state of the mind influence one another.
Yoga works with that relationship deliberately.
That is why the practice asks for more than correct physical technique.
10. Repetition Matters
One careful ankle rotation is informative.
Repeated practice is what allows something new to become familiar.
The nervous system learns through experience.
If you habitually recruit more effort than necessary and then repeatedly experience the same movement with less effort, you are giving the nervous system another movement experience to draw upon.
If an area has been relatively ignored and you repeatedly move it with awareness, you are repeatedly directing sensory attention to that area.
If movement has become limited through inactivity, regular comfortable movement gives the joint repeated opportunities to move through the range currently available to it.
And in the yogic model, repeated movement with awareness helps gradually reduce stagnation and improve the flow of prana through the area.
This is one reason PMA1 is a practice, not a performance.
There is nothing to win.
A dramatic result during one session is not the point.
The value accumulates through repetition.
You become more familiar with your own body.
Movement becomes clearer.
Unnecessary effort becomes easier to recognize.
Awareness becomes easier to sustain.
The body receives the experience again and again.
That is where much of the power lies.
11. Why Something So Simple Can Be Difficult
A PMA1 movement may require very little strength and still be surprisingly difficult.
Try moving only your toes without moving your ankle.
Try rotating your ankle slowly without moving your entire leg.
Try bending and straightening your wrist while leaving your shoulder relaxed.
For some people this is immediately easy.
For others it is not.
That tells us something important.
Difficulty is not always a question of strength.
Sometimes the difficulty lies in discrimination:
Can the nervous system clearly organize one movement without automatically bringing another movement with it?
Can you sense the difference?
Can you reduce the unnecessary activity without losing the movement you actually want?
PMA1 gives you a safe and uncomplicated setting in which to investigate these questions.
You are not trying to perform an impressive posture.
You are learning about your own patterns of movement.
That knowledge becomes useful anywhere the body has to move.
12. PMA1 Is Also a Practice of Attention
By now it should be clear why calling PMA1 a set of "joint exercises" does not quite describe it.
Yes, the joints move.
But while they move, you are also practicing attention.
You are asked to remain aware of sensation.
To recognize unnecessary tension.
To notice changes.
To coordinate movement and breath.
To keep bringing the mind back to what the body is doing now.
That last part matters.
Much of the day, attention is pulled outward.
We think about what happened yesterday.
What needs to happen tomorrow.
What someone said.
What we need to remember.
What might go wrong.
During PMA1 the object of attention is very simple.
Move the ankle.
Feel the ankle.
Follow the movement.
Notice the breath.
This simplicity makes the body a practical anchor for attention.
The Bihar Yoga tradition places considerable importance on developing awareness in this way. Asana is not understood as purely physical activity; it engages body, mind and prana together.
That means PMA1 can serve another purpose:
it begins teaching the practitioner how to practice yoga.
Not simply how to make a shape.
How to remain aware while doing something.
How to feel rather than merely perform.
How to recognize effort and release.
How to coordinate attention, movement and breath.
Those skills continue throughout yoga practice.
13. What May Develop Through Regular Practice
People experience PMA1 differently, and no practice produces the same result for everyone.
But regular practice can support several things.
Joint movement
Moving the joints regularly helps maintain the movement available to them and can reduce the feeling of stiffness associated with prolonged inactivity. A small study published by Bihar School of Yoga found improvements in some measures of mobility after three months of PMA1 practice in older adults.
Sensory awareness
You may begin to feel parts of the body more distinctly and notice differences in movement that previously escaped your attention.
Better recognition of compensation
Simple movements make it easier to notice when another part of the body habitually joins a movement or takes over for an area that is contributing less.
More economical effort
You can begin distinguishing the muscular effort necessary for movement from tension that has simply accompanied it out of habit.
Motor control
Slow, deliberate repetition gives the nervous system repeated opportunities to organize a movement using ongoing sensory information.
Coordination of movement and breath
Adding the breath develops the ability to coordinate several processes without rushing any of them.
Attention
Following a simple movement gives the mind a concrete object on which to rest and repeatedly return.
Relaxation
Reducing unnecessary muscular effort and slowing both movement and breath can change the overall quality of the practice from effortful to more settled.
Pranic balance
Within the Bihar Yoga understanding, PMA1 helps loosen physical and energetic blockages and supports freer circulation of prana. This is one of the traditional reasons the series has always been regarded as more significant than its outward simplicity suggests.
These are not separate benefits happening in isolation.
They overlap.
The person who becomes more aware may notice unnecessary effort sooner.
Less unnecessary effort may allow easier movement.
Easier movement may make it possible to remain more attentive.
Breath may become less restricted.
The whole experience begins to change.
14. What We Are Really Practicing
If you judge PMA1 by how impressive the movements look, there is not much to see.
That is partly the point.
The movements are simple enough that the movement itself does not have to consume all of your attention.
That leaves room to experience everything that accompanies it.
The joint.
The muscles.
The sensation.
The effort.
The compensation.
The breath.
The quality of attention.
And, within the yogic understanding, the movement of prana.
This is the significance of the practice.
You are not merely exercising a toe, wrist or ankle.
You are developing a clearer relationship between movement, sensation, awareness and breath.
You begin to recognize how the body organizes even the simplest action.
You begin to notice where effort appears unnecessarily.
You become more aware of areas that may have been largely absent from conscious attention.
You give the joints regular movement.
You give the nervous system repeated, clear sensory experiences.
And you practice bringing the mind into direct contact with what the body is actually doing.
Bihar Yoga adds another dimension: as awareness, breath and movement become coordinated, the practice also works with prana. The physical movement becomes a means through which the practitioner works not only with the body, but with the relationship between body, energy and mind.
That is why PMA1 can remain useful whether someone is encountering it for the first time or has practiced yoga for many years.
Its value is not hidden in increasingly complicated movement.
It is found in learning to experience a very simple movement completely.
A Different Way to Understand “Simple”
PMA1 teaches an important lesson.
Simple does not mean insignificant.
A small movement can reveal how the nervous system organizes the body.
It can expose compensation that larger everyday movements conceal.
It can help you distinguish movement from unnecessary tension.
It can improve your awareness of parts of the body you rarely consciously experience.
It can coordinate movement with breath.
It can train attention.
And according to the system of yoga from which the practice comes, it can help release restrictions in the movement of prana and bring body, mind and energy into a more balanced relationship.
This is why we do not rush through PMA1.
We pay attention.
We move slowly.
We feel.
We breathe.
We notice what participates and what does not need to participate.
And through repetition, we become more familiar with how the body actually responds.
The practice looks simple because the movements are simple.
What we are practicing through them is not.
